Heads up: the source doc (VO2max_Norwegian_4x4_Program_Jul2026.html) has a later "Revision 3" note recommending a drop to 1 session/week (Saturday only), and a separate doc (Meal_and_Training_Schedule_Aug10_2026.html) was built around that single-session version. This page reflects the 2-day/week schedule actually being run (Tue + Sat), which is what's live on the training calendar (lift.html).

Don't expect the target HR zone on rep 1 — it takes 60–90 seconds of each work interval to climb into range, and HR drifts upward across the 4 reps even at constant effort. Judge each block by the back half (last 2 minutes), not the first 60 seconds.

Modality — NordicTrack incline trainer

Hold one walking speed constant for the entire session and let incline be the only intensity dial, adjusted in 2% steps. This makes incline a clean, watch-lag-free progress metric on its own — if a later week needs less incline than an earlier week to hit the same HR at the same speed, that's the fitness improvement, visible in real time. Recovery intervals: 0–2% incline (not negative — decline walking loads the knees more than it's worth for a recovery interval).

10-week progression

Both sessions each week (Tue & Sat) use that week's same target — advance to the next row only after both sessions in a week hit criteria (see progression rule below).

Progression rule: only move to the next week's targets if, across both this week's sessions, all reps reached the target HR zone by the 90-second mark, recovery HR dropped into range within 90 seconds of each rest interval starting, and rep 4's RPE didn't exceed 9. If any of those three fail twice running, repeat the current week's targets instead of advancing.

Every-week rules: do this workout twice a week, Tuesday and Saturday, midday, with at least 48 hours between sessions. During "Easy block" rows keep walking, never drop below 0% incline. Stop immediately for dizziness, chest pain, or unusual shortness of breath.
